90 gallon tank with 40 gallon sump

I'd get a pump rated for 780+ gph at 3' of head so you can get at least 6 times turnover rate.

(90+40)6=780

for a sump I would not go over 6x , 5x being the excepted norm as its a bio filter unlike a HoB where you are looking for 10x as its more a mech filter. IMHO of coarse. running both being best way to go.
 
....A properly setup sump is all the mech you'll need and I ve been running several systems between 7-10 turns for years on nothing but pairs of socks ....7x is my magic number because you'll lose more than you think in headloss (90's, etc)


Personal preference on how's many turns an hour, but to assume sumps are not efficient at mech means you built it wrong....

Look at Laguna pumps if you want something quiet and efficient on power. As for the flow, without knowing how high your head height is and what turn over you're looking for it is impossible to recommend a pump. If you know those two things you'll be able to answer your own question.
